20-sec thumb down lat stretch

30 sec down dog

SOD Prep

4 min to prep and complete a few reps of each skill:

SOD 1

2 min Max reps of BB OH squat (light wt)

2 min Max reps of BB OHP (light wt)

SOD 3

2 min Max reps of BB back rack forward stepping lunges (medium wt)

SOD 4

2 min Max reps of deadlifts (heavier wt)

(14 min total)

*The goal is to have a few breaks (or no breaks) over the 2 min. Choose a weight you can do big – big sets to work on muscle endurance/capacity.

8 rounds for time of:

4 Burpee over BB

6 Hang power snatch (95/65) (50+ 65/35) (Goal = touch and go)

*Minimum 30 sec rest after 6th snatch

* Hard, Fast and Clean

4 min to prep and complete a few reps of each skill:

SOD 1

2 min Max reps of BB/DB/KB/PVC OH squats (light wt) (alt arms as needed) (Mod skill = Goblet squats)

2 min Max reps of OHP (light wt) (ideally BB or 2 DB’s or Alt arms as needed)

-Rest 2 min-

SOD 3

2 min Max reps of Forward stepping lunges (medium wt) (alt legs as needed)

-Rest 2 min-

SOD 4

2 min Max reps of deadlifts (heavier wt) (BB or 2 DB’s or Alt single DB as needed)

(14 min total)

8 rounds for time of:

4 Burpee over object

6 Hang power snatch (do all 6 reps on one side – alt arms each round)

*If your weight is very light – increase the reps of both skills to 6 burpees and 10 DB H. P. Snatch

*Minimum 30 sec rest after the last snatch

HOLD POLICY

Month-to-Month Membership Agreements and Annual Membership Agreements: You may place your Membership on hold two (2) times per calendar year up to three (3) consecutive months each time. Advanced notice of at least two (2) business days is required. The hold must be 30 days in duration at a minimum and 30 days must elapse between holds. Upon expiration of the term of the hold, your account will automatically become active and payments will resume. Should you choose to return prior to the end of their hold period, the hold will be released and payments will resume.

CANCELLATION POLICY

All membership agreements require 30-days written notice to cancel your membership. This form will serve as your 30-days written cancellation notice. Note that if you have a scheduled renewal payment within 30-days of your invoice billing date, the payment will be processed as scheduled. Your membership will be canceled at the end of your final paid month. All payments are non-refundable. All grandfathered membership rates will also be forfeited and returning members will be subject to current rates.
